How to Become More Focused and Enthusiastic, Part II: What Matters and Keeping Score

In the first article in this series, I talked about the difference between not being focused or driven on the one hand and being distracted on the other. The difference is important because the two problems have different kinds of solutions.

I also began to talk about the kinds of questions we can ask ourselves to begin work on fixing our focus or enthusiasm. These questions tap into elements that research strongly suggests are important for self-motivation. The first element, talked about in that first article, was belief that we can actually accomplish our goal. Without that belief, we undermine our own efforts.

What is it worth?
The second question to ask is whether the goal feels worthwhile to us. What value is it?

Take, for example, my focus on fitness. Years ago I was 60 pounds heavier and much less strong and flexible than I am today–not to mention less energetic and happy. It took some real work to change my eating habits and to make exercise central in my life. Once I got close to my goal fitness level, though, motivation became much harder. Why? Because I had already reached the level where I was at peak health, and losing more weight would only really contribute to how much definition I had–that is, it was no longer a matter of health, but now only a matter of wanting to look great. I was still motivated, but my motivation wasn’t nearly as strong.

If your goal doesn’t seem worthwhile to you, then the two possibilities are that it really is worthwhile and you just don’t feel in touch with that, or it really isn’t worthwhile and you should find another goal. If you believe in your goal but don’t feel in touch with its value, spend time writing or talking about your reasons for attempting it and about what you want to achieve.

Measurability: Are we moving yet?
The third question we will want to ask ourselves is whether or not we can measure our progress. While being able to see progress isn’t an absolute necessity, most of us will get discouraged or at least very uneasy if we’re putting in a lot of work and not getting an indication of whether or not it makes a difference. That’s one reason it’s so frustrating for writers, for example, to wait for editors and agents to respond to submissions. Once you’ve done everything you can to write a good piece and get it out the door, you want to know how successful you were, to judge where you are in your process and what you’re doing effectively or ineffectively.

Some kinds of goals are difficult to measure. Even getting fit is hard to track, since weight alone isn’t an ideal measure of getting fit. With these kinds of goals, though, it is at least possible to note what you’re doing each day–that is, to track progress, which while it doesn’t give you results, at least shows how well you’re doing in keeping to the new habits you’re trying to form.

How to Become More Focused and Enthusiastic, Part I: Plausibility

This is the first in a set of Willpower Engine articles on focus and enthusiasm.

Distraction or Enthusiasm?
If you’re having trouble focusing on a goal, there are at least two possible problems. One is that you’re getting distracted. If this is the real issue, then handling the distractions is all that’s needed to get on track. I’ve had a chance to talk about distractions in depth in the following four articles, so if that’s the subject of most interest to you, try these out:

The other possibility when it gets difficult to focus is that there isn’t enough enthusiasm, drive, or commitment toward the goal. For instance, someone who wants to learn Spanish but doesn’t take out the materials very often and isn’t very energetic about studying might not have the short-term enthusiasm about learning Spanish that would be needed to really make it happen–but at the same time, it might be honestly important to that person to learn Spanish. Unfortunately, importance doesn’t always translate to a sense of urgency and enthusiasm. Bridging that gap is what this and the articles that come after it are about.

Can it be done?
If you find yourself wanting to do something but not driven or enthusiastic to do it, a good approach early on is to ask yourself a few frank questions. There have been some very useful psychological studies in recent years that spell out some of the things a person needs in order to feel committed to a goal.

If your goal doesn’t feel realistic, or if it feels realistic for someone else but not for you, then it’s very difficult to feel enthusiastic about chasing it. After all, if you don’t believe you can do it then on some level you’re constantly telling yourself that you’re wasting your effort and heading for failure and disappointment.

It may seem like simple common sense to make sure a goal feels possible before pursuing it, but realistically, many of the best goals really don’t seem like they’ll ever happen until they do. For instance, a person who has received dozens of rejections on novels may not have much confidence about sending out a new book, but statistically is much more likely to succeed than someone who has never tried. Someone who wants to lose 100 pounds may be completely incapable of imagining a body that much fitter, yet every pound that comes off is proof that it is possible to lose the weight.

Convincing yourself
If you have a goal that logically seems like it should be possible but that doesn’t feel possible, the first thing to do is to make sure that you believe in that goal for good reasons. For instance, when I was a teenager I had a goal of becoming conversant in enough languages to speak at least a little to the majority of the world’s population. Learning those dozen or more languages might be possible in theory, but not unless I devoted all my efforts to it–and while I like languages, I wouldn’t want to do nothing but learn languages day in and day out!

If you conclude that your goal is realistic, the next thing is to prove it to yourself in a way you can understand on a gut level. Calculating that something can be done doesn’t always translate to confidence that we’ll really do that thing. Here are some ways to get from here to there:

  • Think about things you’ve achieved in your life so far. Is any of them similar in important ways to what you’re trying to achieve? If so, go back and remind yourself of that experience in detail.
  • Find role models, whether through magazine articles, documentaries, interviews, news reports, blogs, looking among the people you already know, or elsewhere. My conviction that I could lose weight and get fit came in large part from seeing my sister do just that (60 pounds later, my conviction proved to be right).
  • Look at the exact requirements and think about how you’ll tackle each one. If your goal is to get a much better job, research job descriptions for those positions and even ask companies that hire for them what they look for in a candidate. Then map out a specific plan to getting as many of those qualifications as possible. When you have a very precise plan and know what you need to achieve, it’s much easier to feel confident.
  • Plan or do your first step. If the end goal is hard to picture, just picture what it would look like to move a little bit toward that. For instance, if you want to get your whole house organized, concentrate on only one very small area and organize that. If you can do that effectively, then organizing the rest of the house is mainly a matter of repeating something you’ve already done successfully.
  • Visualize what it will be like to accomplish your goal. Get a very clear, vivid picture in your mind of what you want to achieve, and daydream about that situation often–daily or more if you can, the more often the better!

Feeling Tired? Need Energy? Here are 9 Ways to Get Charged Up

In a recent e-mail to me, a correspondent talked about the problem of not having energy left after her daytime obligations:

My major problem is I have some studying to do and I am not able to do anything once I am back home. I am so tired. I’m basically brain dead too. I need the weekend to recuperate and so I am not productive at all during the weekend.

It’s a common problem: most of us seem to have days when the energy we want to have just isn’t there. Here are nine approaches that can help dredge up energy when no energy seems to be available.

1. Are you getting enough sleep? (See How Much Sleep Do You Need? 8 Hours Isn’t for Everyone) If not, are there ways you can get more, for instance by giving up a small amount of recreation time?

2. If worry is tiring you out, there are some things you can do to relieve the worry and leave more energy for getting things done. These include idea repair (see How to Detect Broken Ideas, How to Repair a Broken Idea, Step by Step, and Examples of Broken Ideas (Cognitive Distortions)), meditation (see Strengthen Willpower Through Meditation), brief walks in natural surroundings (see The Benefits of Quick, Easy, Pleasant Exercise), talking with a trusted friend or family member about worries you have, and writing in journals. Worry not only saps energy, but also makes it harder to use what energy you do have for constructive things.

3. Try to get into flow (see Flow: What It Feels Like to Be Perfectly Motivated and Some Steps for Getting into a State of Flow), a state where you’re concentrating fully on what you’re doing. Even if you feel tired at the beginning, if you really get deeply involved in a task that interests you, you can start feeling energized by the task itself.

4. Choose things to eat that will make you feel good in the short term. Of course this tends to mean whole grains, fruits and vegetables, and lean protein. Fats take a lot of digestive energy to break down and tend to make a person feel groggy, as does eating too much. Sugars tend to give a quick boost and then drop a person into a low that’s a good bit more tired than they were before the sugar high. Caffeine also tends to give a boost at one point but take much more out later. Drink enough water to ensure you’re not dehydrated: dehydration is a common cause of fatigue, as detailed in this article on the Psychology Today site. The article also contains other good anti-fatigue eating advice, like getting plenty of iron.

Of course it’s difficult to make healthy eating choices sometimes, but it can help to think about wanting to feel good right away from good food choices instead of thinking more of their long-term benefits, (though of course the long-term benefits are great, too).

5. Work yourself into an excited state about a project. Again this tends to mean talking to someone or writing about the project. This is similar to getting into flow, as it engages your mind and your interest and wakes you up.

6. Put on music that gives you a lift (see How and Why Music Changes Mood).

7. Think about things that make you happy. Reflecting on good things that happened to you over the last day, anticipating something you’re looking forward to doing soon, or thinking about someone whose company you really enjoy can make your mood more buoyant.

8. Tidy up. If your environment is messy or chaotic, you may tend to feel a little exhausted just being in it from the constant, low-level annoyance of clutter or mess. (See How Tools and Environment Make Work into Play, Part II: Letting Your Environment Help You.)

9. Meditate, or sit still for a short while. Meditation (see Strengthen Willpower Through Meditation) can help release tension and create calm and focus. If you’re not experienced in meditation, one easy way to start is with this 15-Minute Online Guided Meditation from Kelly McGonigal. Just sitting still gives you a chance to relax and let go. If you take this approach, don’t try to do anything, keep TV and music off, and just gaze out the window.

The High Cost of Not Liking Your Job

As far as I can tell, most Americans consider it normal to be unhappy with their jobs. The idea seems to be that you have to put in your time during the week, suffer through having to do tasks you don’t feel like doing, then get in some fun over the weekend if you can.

This is not a recipe for happiness. After all, most of us spend a huge proportion of our waking time working. If we don’t like our work, than that’s a lot of time spent unhappy and stressed.

For some people, certainly, the solution is getting a different job, even if expenses need to be scaled back to make that possible. But the key to happiness in a job isn’t always what we’re doing: sometimes it’s just how engaged we are.

The new Gallup book (from the people who do the polls), Wellbeing: The Five Essential Elements by Tom Rath and Jim Harter, makes the argument based on extensive research that a fulfilling life is one where a person is doing well in five areas: career, social, physical, financial, and community. “Career” in this case can mean employment, self-employment, full-time parenting–even a hobby. Regardless, happiness in a career turns out to have a lot to do with engagement.

Rath and Harter distinguish between people who are generally engaged in their jobs (interested in what they’re doing, focused, involved) and people who generally aren’t (distracted, waiting for the day to end, dissatisfied, bored). They employed a series of pretty clever tracking techniques, including a device that would beep at certain times during the day and prompt subjects to record what they were doing and how they were feeling about it; heart rate monitors; and monitoring cortisol levels in saliva. (Cortisol is a chemical in the body that is closely linked with stress.) From these and other data, they offer a chart measuring happiness over the working day for an average engaged person versus an average not-engaged person.

Of course the people who were engaged were happier, but the specific comparison is striking. Unengaged people come in unhappy, get unhappier after the first hour or so, become more interested and less unhappy during the middle of the day, and then experience a slide in happiness throughout the afternoon that only stops with a sudden burst of comparative happiness at the very end. The least unhappy point in the day for these folks? Quitting time.

By contrast, the engaged people are as happy when they walk in the door in the morning as unengaged people were at the end of the day–and the engaged people keep getting happier from there. The most tedious and unpleasant time in an engaged person’s average day as happy as the most thrilling time in an unengaged person’s day! Weirdly, people who are trying to entertain and distract themselves at work by stretching coffee breaks out and reading e-mailed jokes are having much, much less fun than people who are getting excited about their work.

Admittedly, it’s not always easy to get excited about one’s work. It’s especially hard if you have a manager you don’t like, if you’re doing something you don’t believe in, if you have serious concerns about how the organization operates, if you don’t like your coworkers, or if you don’t have what you need to do your job effectively. In these situations, it might make sense to look for a new job.

Useful Tool for Daily Tracking: 42goals.com

I’ve talked in other posts about the powerful effects of tracking progress daily when working toward important goals. Tracking gives better information to use in making decisions and offers a big boost to mindfulness–being aware of what we’re doing as we’re doing it so that we have the opportunity to make different choices.

Exactly how we track doesn’t matter much as long as it’s accessible, convenient, and does the job. For anyone who, like me, is around computers much more often than not, 42goals.com is an appealing, free, Web-based tool for tracking progress. Here are some good things about the site:

  • entirely free
  • very easy to use
  • offers charts and graphs
  • encourages daily tracking
  • friendly and visual

As far as I know, there’s currently no mobile version of the site, which would certainly be a welcome addition.

One minor problem with the site is that in a way it encourages tracking many goals at once, as some of the examples on their site demonstrate. While I think they’re just intending to show off everything the system can do, I have to say that trying to track more than a very few, related things at once is an almost sure-fire way to fail. As human beings, we’re just not capable of tackling a lot of different major habit changes at once. As much as we’d love to perfect our lives all in one fell swoop, every time we try to do that we fall flat on our faces, because it requires spreading our time, attention, and effort too widely. Habit change requires focus.

With that said, for someone who wants to track one or a very few goals on the computer, 42goals (or a similar system; there are others available, although 42goals seems particularly well-implemented) will be a great help.

By the way, if you use a system like this, be sure to provide for situations when you can’t use your usual tools. For instance, when you’re going to be away from a computer for a stretch of time, it’s important to have a small notebook or something with you that you can use to record things to copy into your main system later. This has to be planned in advance, since waiting until something actually needs to be recorded usually makes it too effortful to get the tracking done, interrupting the tracking habit and often derailing it completely, even when you’re back in your usual routine.

If you’re tracking exercise and calories for weight loss, by the way, I’d suggest using a much more specialized (but still free) tool like SparkPeople.

Tools for Immediate Motivation: Attraction and Distraction

As complex as our minds become as we grow older and learn more, one thing that doesn’t change from when we were young is that we’re easily attracted to anything appealing–a favorite face, a favorite food, something that glimmers. It’s easy to shift our thoughts onto the track of something we enjoy, which is useful, because sometimes it helps to choose how to direct our attention.

Attraction can help draw us into activities that we want to see ourselves doing but don’t yet have much enthusiasm for, and all it requires is that we find something that at least for a few minutes will be enjoyable or interesting. For instance, if I have a stack of papers I need to go through and file, I can begin to visualize what my desk will look like without that stack of paper, or focus on the fact that I can relax and not have to do much thinking while I do the task, or think about putting on some music I really like to listen to while I file. Anything a little bit appealing will help me shift from steering clear of the task to being drawn to the task, and a nudge at the beginning is often all we need.

If I’m trying to steer clear of a behavior–for instance, if I have a habit of buying too many DVDs and walk past a display of ones on sale while out shopping for shirts–then one good strategy is to find something else that appeals to me and focus on that. For instance, I could think about the fresh strawberries I have at home that I’m going to have as a snack when I get there, or about what kind of shirts I’m hoping to find. If I successfully get myself to focus on the other thing, then the immediate temptation in front of me fades. Ideally, I can then physically move away from it, keeping my attention on my distraction instead.

Whether attracting or distracting, the basic principle here is of thinking more about the things we do want to do and less about the things we don’t. The more we think about something, the more easily–sometimes even automatically–we start doing that that thing.

Which means that sometimes self-motivation can be as simple as “Ooh, look: shiny!”

Relax, Goals, Choice, Tactics

For a month and a half now I’ve been pursuing My “Use ’em If You Got ’em” Challenge–basically, to get better and better at using the tools I already understand just when I need them, even at the seemingly worst times. It’s been challenging all right, but also educational, and I feel as though I’m slowly getting the hang of it. Of course it’s frustrating too, because when I don’t do a good job at using my self-motivation tools, because of my research I usually know exactly what I’m doing wrong. But Knowing Isn’t Enough: I’ve been needing to get in the habit of using self-motivation tactics as difficult situation arrives, and while it’s a very beneficial habit, it doesn’t come naturally!

And since it’s a difficult task, it’s been important for me to break it down to the simplest terms I can think of. The terms I’ve come up with make up the title of this post: relax, goals, choice, tactics. When I follow this approach, I have a very good chance of doing well. When I don’t, I’m more likely to rely on old, bad habits.

Before I talk about what each of the steps means, I need to mention the thing that makes any of them possible: mindfulness. I can only use my in-the-moment willpower tactics when I am consciously aware that I’m in a situation where I might make a bad choice. These really aren’t hard to recognize–I always feel a little doubtful, at least, when they come up. What’s hard is learning to wave a red flag at myself in those situations and say “Hey, pay attention to this! Think about what you’re doing!” Yet the more I do it, the easier it gets.

On to the four steps:

Relax: This is essential, and it’s so useful to me that most of the time it’s the only step I need. I find that when I’m in a situation where I’m in danger of making a bad choice, I tend to feel worked up about the problem–one part of me is ready to dig in and insist I make the bad choice, whereas another part of me is gearing up for a ferocious battle. Relaxing means letting go of both of these points of view and taking a few deep breaths. Is the question of whether I watch a movie or work on that project really life-or-death? No, it’s just an opportunity. I do my best to let go of my concerns and not take myself so seriously. Suddenly, making a good choice is no longer a struggle: it’s just one potential path I can take.

Goals: Once I’ve stepped away from the situation a little and let go of the tension, I have room to reflect for a moment on my goals. If I want to lose weight, get more work done, be more cool-headed in difficult conversations, be more organized, or whatever it may be, I can reflect on my vision for myself and remind myself why those goals are important. By thinking about my goals instead of about the bad choice I was considering, I become much more able to focus on good choices.

Choice: In that state of mind, I can choose what I want to do–even if I’m not prepared to do it yet. I can take a moment to visualize my behavior and consciously pick one of those paths. Being relaxed and having my goals in mind, the good choices tend to be much easier at this point, and the bad choices less tempting.

Tactics: If a good choice is not easy to make at this stage–although honestly, it generally is if I go this far in the process–then I can start looking at my available tactics. For instance, if I’m trying not to eat something, I can use any of my 24 Ways to Stop Feeling Hungry. If I’m trying to start a project that’s difficult for me, I can use any one of the 7 Tricks for Starting in on an Unappealing Task. There are dozens of tactics for supporting a good choice on this site, and having even a few available to choose from–whether on a printed list or a memorized or on a bookmarked page I can bring up on my computer–usually gives me enough leverage to make the good choice I want to make.

Relax – goals – choice – tactics is a bit of an advanced technique, but if you’re interested in cultivating good choices, it’s  a habit well worth cultivating. As for me, we’ll see how I do as I get better and better at using my four-step method.

Why Weighing In Is a Poor Way to Measure Progress

Weighing in when trying to get fit is a dangerous business. You might lose two pounds one week and gain back three the next when you’ve pretty much been eating and exercising the same way. You might lose fat but still gain weight. Your weight can even fluctuate during the day: I’ve seen reliable differences of five pounds between morning and night a few times, and never associated with extreme behaviors.

It’s not the scale’s fault: our bodies hold more or less water for a variety of reasons, including sodium intake and how recently we’ve exercised. When we build muscle, we gain weight: it weighs more than fat. Weights can vary due to the clothes we wear, how recently we’ve eaten and what we’ve eaten, and other variables.

Yet weighing in is one of the few ways a person can get any evidence as to how they’re doing in their attempts to get fit. Not weighing in is a problem because otherwise, apart from using calipers (which aren’t the worst idea in the world–but that’s a different topic), the only clear measure of success or failure is measurements that might take a month or more to clearly change, even if your efforts are going well. As human beings, we don’t work well with getting feedback over the course of months: we do better with feedback within a day, or preferably within minutes. Long-term feedback isn’t very motivating.

So what to do about the scale, with its short-term feedback laced with multiple misleading problems? Here are a few scale-related strategies:

  • Use weigh-in results as data, not as goals. If you have your heart set on seeing a particular number, you can easily be disappointed just because you’re carrying more water around, for instance. The real differences that matter are in how you feel and how your body changes. Focus on exercising and eating to feel good instead of specifically to see numbers change on the scale. You can’t directly control your weight: you can only influence it. Goals work when they’re something that you can actually make happen reliably yourself.
  • Weigh twice a day, but look at results over the course of a week. Weigh in at two different times in the course of a day and take an average of the numbers as an average daily weight. This way, one screwy weigh-in won’t throw you off. Weigh in at about the same times each day for maximum consistency. I like to weigh myself twice each time I weigh in. If they agree, I take the number. If not, I weigh in again to see which weight it confirms.
  • Make sure you have a reliable scale. The old scales with the spinning dials tend to be highly inaccurate; get a brand of scale that you can rely on. You can find info on these by looking at reviews on sites like Amazon.com before buying, or you could buy a scale recommended by a doctor, nutritionist, trainer, etc.
  • Relax. Whatever is going to show up on the scale has already been determined before you ever step on, so nothing’s really at stake when you get on the scale. The number you get will not be a definite and reliable answer as to how you’re doing with weight loss, and it certainly doesn’t tell you what will happen in the future. If you eat healthily and conservatively and get a lot of exercise, you will lose weight over time, whether the scale seems to be immediately supporting that or not.

How About a Little Later? Would a Little Later Work?

Breaking habits isn’t easy: it takes a lot of disruption to make a behavior we’re used to stop coming out automatically. Changing a behavior means coming up with many ways over time to stop ourselves from doing what comes naturally, by habit. For this purpose, the more tactics we have available to disrupt those undesired habits, the better–and one of those tactics, strangely enough, is a bit like procrastination. You could also call it “delayed gratification,” but regardless, the technique is to push things off a little further in time. For instance, if a person is hard at work at a home business and is tempted to stop working for a while to check Facebook, something they’re trying not to do doing working hours, one option is to say “How about I check Facebook a little later?” Chances are the idea of checking Facebook came up during a particularly boring or unappealing moment in work, and if things get more interesting as the work progresses, then not checking Facebook might be easier when the promised time comes than it was when it was first put off.

And if it isn’t easier to avoid when the delayed time comes, it can often be put off again. Enough delaying, and it might not happen at all, or else be saved to an appropriate moment–just as with someone who’s trying to stick to a healthier eating pattern putting off a snack until it’s meal time, when the snack is no longer necessary.

This is not a very sophisticated or especially powerful technique, but like the Just Don’t It technique, it can be pulled out at odd moments to interfere with a bad habit a person is trying to break. Even if ultimately the delays don’t prevent the undesired behavior, at least there has been some interruption of the normal state of things, which is an accomplishment and a bit of progress. And at their best, delaying tactics can be one of a set of tools that together can be employed to completely extinguish an undesired habit over time.

How Do You Keep a Good Thing Going?

I’ve been corresponding with someone who has recently become more productive, and this person brought up a very useful question: once you start doing well with something, how do you make sure it continues? Some of the material I’ve dug up in the course of writing for this site offers some answers.

Use feedback loops
First, take a little time to figure out what you’re doing right. The best ways I know of to do this are to talk the situation through with someone sympathetic to your success or to write down your thoughts. What kinds of things do you think about before and during a successful experience? What kinds of thoughts are keeping you on track? Have you made any changes to your schedule, organizing, etc. that might be helping? The more you know about what’s going right now, the more likely you are to be able to keep it going or do it again in the future.

Build a Habit
Second, if you’re not doing it already, you may want to try to get into a habit of doing things at the same time and place each day. By repeating the successful behavior in the same context again and again, you can encourage it to become a habit over time, so that eventually you find yourself getting into the successful behavior automatically.

Troubleshoot
Third, keep a sharp eye out for obstacles. If you start to feel avoidant or negative, that’s not necessarily a problem: we all have our ups and downs. But it can become a problem if the feelings aren’t recognized, understood, and worked through, so it helps to pay special attention to exactly what your thoughts are and use idea repair as needed–the earlier, the better.
